Body Recomposition: Losing Fat and Gaining Muscle at Once
Losing fat and building muscle simultaneously sounds like it violates the rules — one needs a deficit, the other a surplus. It doesn't: fat and muscle are separate energy systems, and under the right conditions your body can draw down one while building the other.
Who recomposition works for
Recomposition works best for three groups: genuine beginners (the biggest window — untrained muscle responds to almost any stimulus), people returning after a long layoff (muscle memory makes regaining fast even in a deficit), and people with higher body fat, whose fat stores readily fund muscle-building.
For lean, well-trained lifters, meaningful recomposition slows to a crawl. That's when dedicated cut and bulk phases become the more efficient tool — not because recomp is a myth, but because the window narrows with training age.
The required conditions
Calories at maintenance or a small deficit (up to ~300 kcal). Protein high — 2.2 g/kg or more, the single most important dietary lever for recomp. And progressive resistance training 3-5 days per week, because without a growth stimulus, a deficit is just a diet.
Sleep is the quiet fourth condition. The muscle-preserving studies are blunt: short sleep shifts weight loss away from fat and toward muscle — the exact opposite of what recomposition needs.
Why the scale will gaslight you
Successful recomposition can produce a nearly flat scale weight for months — a kilo of fat lost and a kilo of muscle gained nets to zero. People quit 'because nothing is happening' while their body composition is changing under the hood.
Track the signals that actually move: waist measurement (fat), lifting numbers (muscle), progress photos every 4 weeks, and how clothes fit. If your lifts are climbing while your waist shrinks, it is working — whatever the scale says.
When to stop recomping
Give it 12-16 weeks with honest tracking. If lifts are stalling and the waist isn't moving, you've likely exhausted the easy window — pick a direction and run a proper phase: cut if you're above the comfortable body-fat range, lean bulk if you're below it.
There's no failure in that switch. Recomposition is a phase with an expiry date, not an identity.
