What Is a Good VO2 Max? Ranges by Age and Sex

VO2 max is the ceiling on your aerobic engine — the maximum rate at which your body can take in and use oxygen. It sets the pace you can hold, predicts long-term health better than cholesterol or blood pressure, and, unlike your age, it responds to training.

What VO2 max actually measures

VO2 max is expressed in milliliters of oxygen per kilogram of body weight per minute (ml/kg/min). It captures the whole oxygen pipeline at once: how much air your lungs move, how much blood your heart pumps per beat, and how well your muscles extract and burn the oxygen delivered. A limitation anywhere in that chain caps the number.

Because it's scaled to body weight, losing fat raises VO2 max even with no fitness change — the same engine hauling less cargo. That's not cheating; it genuinely improves the paces you can hold.

Good ranges by age and sex

For men in their 20s, roughly 42-46 ml/kg/min rates as good, 50+ as excellent; in their 40s, about 38-42 is good and 45+ excellent; in their 60s, 32-35 is good and 40+ excellent. For women, subtract roughly 15-20% from each band — mostly a function of body composition and hemoglobin, not effort or trainability.

For context: sedentary middle-aged adults often sit in the low 30s, well-trained recreational runners land in the 50s, and elite endurance athletes reach the 70s and 80s — cross-country skiers and cyclists have recorded values above 90. You don't need elite numbers; moving from 'low' to 'above average' is where most of the health benefit lives.

Why it predicts how long you live

In a landmark 2018 JAMA study of over 120,000 patients, cardiorespiratory fitness was a stronger predictor of mortality than smoking, diabetes, or heart disease — and the benefit kept climbing with fitness, with no upper plateau. Each step up in VO2 max category cut mortality risk meaningfully; going from the bottom quartile to merely average was worth more than quitting a major risk factor.

VO2 max also declines roughly 10% per decade after 30 in untrained adults — but trained people decline at around half that rate from a higher starting point. Raising your VO2 max now is effectively buying back functional years later: the difference between a 70-year-old who climbs stairs comfortably and one who can't is largely aerobic capacity.

How to estimate and improve yours

A lab test with a mask is the gold standard, but field estimates get close: the Cooper 12-minute run test, a recent race time, or resting-heart-rate formulas all produce usable numbers. Fitness watches estimate it from pace-versus-heart-rate data — directionally useful for tracking trends, less so for the absolute value.

Improving it takes two ingredients: a base of easy aerobic work (zone 2 — conversational pace, 2-4 sessions per week) and a smaller dose of high-intensity intervals near maximum effort, such as 4 x 4 minutes hard with 3 minutes recovery. Untrained people can gain 15-25% in a few months; well-trained athletes fight for single percentage points. Consistency over months, not any single killer session, is what moves the number.
